Prone Pull Exercise Video
The prone pull strengthens the muscles between the shoulder blades, particularly the lower rhomboid and lower trapezius muscles.
Lie face down with your arms reaching towards the floor. Do not overreach. Let your arms hang comfortably at about arm’s length.
Pull your elbows upwards while keeping them close to your sides, as though they are brushing past your body. Squeeze your shoulder blades together as you move.
Your legs can be kept straight or bent, depending on which position feels most comfortable.
Keep the movement slow and controlled, and only work within a comfortable range.

Standing Row Exercise Video
The standing row strengthens the upper back and muscles around the shoulder blades. Stand in a balanced position with your feet shoulder-width apart and your knees slightly bent. Keep your body upright and your wrists straight.
Pull the handles slowly towards your body. Keep your elbows close to your sides and squeeze your shoulder blades together. Gently lift your chest as you pull.
Avoid leaning too far backwards, dropping too low or bending your wrists. Do not pull the handles too far behind you.
Keep the movement slow, controlled and comfortable. Your physiotherapist may adjust the resistance or repetitions to suit your recovery.

Wide Grip Front Pulldown
The wide grip front pulldown strengthens the upper back and the muscles between the shoulder blades.
Hold the bar with a wide grip and sit in a stable position. As you pull the bar down, gently lift your chest forward. This helps squeeze the shoulder blades together.
Bring the bar down only to chest height. Avoid pulling it too low, as this can place unnecessary strain on the shoulders.
Keep the movement slow, controlled and comfortable.

Prone Fly Exercise
The prone fly strengthens the muscles between the shoulder blades, lower trapezius and triceps.
Lie face down with your arms low and slightly away from your sides. Keep your head and neck in a neutral position.
Brace your abdominal muscles, then slowly lift your arms up and out. Keep your chest down, or add a small amount of back extension if advised by your physiotherapist.
Avoid lifting your arms too far out to the sides, as this may overwork the upper shoulder muscles.
Keep the movement slow, controlled and comfortable.

Leg Press Exercise
The leg press strengthens the hips and legs.
Sit with your lower back well supported and your bottom firmly against the seat. Push through your hips without allowing your bottom to slide forwards.
Straighten your legs slowly, but do not lock or overextend your knees.
Keep your knees aligned over your second or third toes. Do not allow them to fall inwards.
Maintain good posture and use a slow, controlled movement.
Seated Knee Extension Exercise
The knee extension strengthens the muscles at the front of the thigh.
Sit with your lower back well supported. A slight backward lean can help reduce pressure on the lower back.
Some gym machines tilt the seat downwards, which may place too much strain on the back and knees. A cushion or piece of foam can be used to raise the sitting position.
Slowly straighten your knees, then return to the starting position with control.
Standing Hamstring Curl
The standing hamstring curl strengthens the muscles at the back of the thigh.
Lean forwards slightly to keep your body stable and reduce strain on your lower back. Avoid standing upright and swinging your hips forwards.
Bend your knee to lift the roller, allowing your knee to move slightly away from it. This helps the hamstrings work through a more natural movement.
Lower your leg slowly and stay in control.
